Running Pace Benchmarks

Understanding pace ranges helps you train at the right intensity for your goals. Every runner should have a mix of easy, moderate, and hard runs each week — running everything at race pace leads to injury and burnout.

Paces by runner level (5K, km/min)

  • Elite runners: Under 3:30/km (under 5:38/mile) — sub-18 min 5K
  • Advanced: 3:30–4:30/km — 18–22 min 5K
  • Intermediate: 4:30–5:30/km — 22–27 min 5K
  • Average recreational: 5:30–7:00/km — 27–35 min 5K
  • Beginner: 7:00–10:00/km — 35–50 min 5K

Training pace zones

Most training plans use 5–7 pace zones based on maximum heart rate or lactate threshold. The 80/20 rule: approximately 80% of weekly mileage should be at easy/conversational pace, with only 20% at moderate or hard effort. This distribution maximizes aerobic development while minimizing injury risk.

What is a good pace for a beginner runner?
Any pace where you can hold a full conversation without gasping is appropriate for a beginner. This is typically 7–10 min/km (11–16 min/mile). Starting too fast is the most common beginner mistake and leads to early burnout. The run/walk method (run 1 minute, walk 1 minute) is an excellent approach for building from zero.
How do I use a pace calculator for marathon training?
Calculate your target finish time and divide by 42.195 (km) to get your target pace per km, or by 26.2 (miles) for per-mile pace. Your long training runs should be 60–90 seconds per km SLOWER than goal marathon pace. Tempo runs are 10–15 seconds faster than goal pace per km.
What's the difference between pace and speed?
Pace is time per unit distance (e.g. 5:30 per km — how many minutes to cover one kilometer). Speed is distance per unit time (e.g. 10.9 km/h or 6.8 mph — how many kilometers covered per hour). Runners typically use pace; cyclists typically use speed. To convert: Speed (km/h) = 60 / Pace (min/km).
